Why train triceps, and what are they?
The triceps makes up roughly two thirds of your upper arm. If you want thicker arms, that's the muscle to load, not the biceps. A wide-looking arm from the front comes mostly from the back of it.
The triceps brachii has three heads: the long head, the lateral head and the medial head. The long head starts on the shoulder blade and crosses the shoulder joint. It's the only one that gets fully stretched when your arms go overhead.
This muscle is also involved in every pressing movement. Bench press, dips, overhead press: every time, the triceps finishes the elbow extension. Weak triceps will cap your dumbbell bench press long before your chest gives out.
The best triceps exercises with dumbbells
You don't need a full gym. A pair of dumbbells and a bench cover every angle that matters.
Overhead dumbbell triceps extension
Standing or seated, torso upright, one dumbbell held with both hands. Lower it behind your head keeping your elbows pointed forward and close together, then press back up to full extension. This overhead dumbbell extension puts the long head under maximum stretch.
Keep your eyes level and your core braced. If your lower back starts arching, sit down on a bench with a backrest.
Lying dumbbell triceps extension (skull crusher)
Lying on the bench, two dumbbells locked out above your shoulders, palms facing each other. Bend only at the elbows to bring the weights down beside your ears. Only the forearm moves: the upper arm stays vertical.
The lying version is the easiest on the shoulders. It's usually the first one to give someone who's new to training triceps.
Kickback: bent-over triceps extension
One knee and one hand on the bench, torso bent to roughly horizontal. The elbow stays tight to your side, high and locked in place. Straighten the arm back and hold for a second at the top.
The kickback doesn't let you go heavy. Use it at the end of the session for sets of 15 to 20 reps to finish the job.
Single-arm extension, one dumbbell per hand
One arm at a time, dumbbell overhead, free hand supporting the elbow. This variation fixes side-to-side imbalances. It also asks less shoulder mobility than the two-handed version.
How to grow your triceps: volume and loading
Triceps recover fast. Two sessions a week beat one long session.
- 2 to 3 triceps exercises per session
- 3 to 4 sets per exercise
- 8 to 12 reps on the heavy movements
- 15 to 20 reps on isolation work
- 60 to 90 seconds of rest between sets
To build muscle mass, add weight or add reps every two to three weeks. Without that progression, the muscle has no reason to change.
Most people stuck on arm size have been doing the same three sets with the same 8 kg for six months.
Dumbbells, barbell or cable: which one?
All three work. They just belong at different points in the session.

Dumbbells win on range of motion and symmetry. The barbell wins on load. If you can only pick one, take the dumbbells: they cover the rest of your upper body too.
How to train triceps at home
Two adjustable dumbbells from 2 to 20 kg will last you years. Add an adjustable bench if the budget allows, otherwise the floor does the job for lying extensions.

- Bent-over kickback, no bench needed
- Dips between two chairs, as a finisher

The mistakes holding back your results
First one: letting your elbows flare out during the extension. The move turns into a shoulder press and the triceps only does half the work. Keep the elbows in, even if it means dropping 2 kg.
Second: cutting the range short. An incomplete lockout at the top kills the final contraction. Straighten the arm fully on every rep.
Third: going straight in without warming up the elbows. Two light sets of 20 reps before your first heavy set cut joint pain noticeably. The same applies to your knees on a movement like the lunge and its variations.
Finally, don't train triceps right after a heavy chest session if you want to load them properly. All that pressing has already taken a chunk out of them.
