Three elements are enough to build a men's bodybuilding program: basic exercises, a load that increases slowly, enough rest days. Here is your typical week, the details of the series and how to progress over months.

The fallacy of permanent change
Changing your training program every three weeks is what most men who are just starting out do. This is the first reason to stagnate. A simple plan, held for two to three months, far beats a perfect routine abandoned after ten days. The base does not move. Squats, bench press, deadlift, pull-ups, pull-down, shoulder press. Around these movements, add some insulation for the arms and calves. The rest comes down to regularity. Three or four days a week greatly develop your strength and muscle mass — as long as you note your loads and increase them as soon as they become easy.

The engine of progress has a name: progressive overload. Easy to understand, difficult to apply with patience. Each week, do a little better than the previous one: one more repetition, two extra kilos, better rest, cleaner execution. A muscle only grows if it receives a greater effort than that to which it has already adapted. Why overload the bar in the first sessions? Technique comes before weight. Two and a half kilos added to the squat each week, and a beginner progresses enormously in six months, without ever straining beyond reason.
3, 4 or 5 days a week
The best program is the one that your week can absorb. Over three days, each session covers the entire body. Out of four, separate the top and bottom. Five days opens the door to splits by muscle group. At home with dumbbells, same logic: lunges, press, row, elevations, core. Food accompanies the work, with enough protein and calories to recover. Sleep is as important as warming up. At 40, 50 or later, keep this structure but lengthen the warm-up and slip in one more day of recovery between two heavy sessions.

Four sessions per week: two for the upper body, one for the lower body, a final one dedicated to weak points, with at least one day of rest after two days of training.

Is there a men's bodybuilding program in PDF?

A printed document has its advantage — keeping the plan in front of the room. Its limit? It does not update: as soon as your charges increase, it is outdated. Many men rely on the PDF for the first few weeks, then switch to in-app tracking.
How many sessions per week for a beginner?
Three days a week with your whole body: this is the best starting point. Each session hits the upper and lower body, challenging each muscle three times over seven days. Proceed to four sessions when recovery follows and you've been keeping up for two months. A weekly session maintains, it does not really make progress.
Can you follow a men's bodybuilding program at home with dumbbells?
Yes, a pair of adjustable dumbbells covers the essentials. Replace the barbell squat with goblet squats and lunges, the bench press with a floor or bench press, the barre row with a unilateral row. A door bar is enough for pull-ups. Progression requires more imagination: maximum load reached, increase the repetitions, slow down the descent or reduce the rest.
What program after 40 or 50 years?
The structure does not change: basic exercises and progressive overload. Three sessions are enough, the warm-up increases to ten minutes and the very heavy sets become rarer. Favor ranges of 8 to 12 repetitions, which are more tolerant for the joints. Medical advice before resuming remains the most prudent approach, especially after a long interruption.
Is there a need for a different program for mass gain?
The training program changes little: diet and volume make the difference. When gaining mass, eat a little above your needs, with enough protein spread out over the day, and add one or two sets per muscle group. Heavy loads remain on the menu to gain strength. Without a calorie surplus, muscle won't come — no matter how many reps and exercises you do.
