Upper, middle and lower pecs
The pectoralis major is a large, flat muscle that covers the chest. It can be read in three areas: the clavicular beam at the top, the sternal portion in the middle, and the bottom of the pectorals near the ribs. A good pectoral strength training program affects these three portions, not just the center. The fibers are not recruited in the same way depending on the inclination of the bench and the distance between the hands. Here is the simplest rule to remember: the inclined bench for the upper pectorals, the flat bench for the sternal portion, dips and decline for the lower part. With each push, the shoulders, triceps and core muscles work with you. This is why the pecs are planned with the rest of the upper body.
How many sets per week
Volume matters more than variety. For most practitioners, ten to sixteen weekly sets are enough to develop the chest. Spread them out twice a week rather than in one big session: protein synthesis drops after about two days, so working your pectorals twice restarts the signal. On heavy movements, stay between 5 and 8 repetitions. On isolation exercises, go up to 10 or 15 repetitions. Keep one or two repetitions in reserve for each set, except the last. A beginner progresses very well with three sets per exercise; No need to overdo it in the first month. Rest between heavy sets is around 2 to 3 minutes.
Barbell, dumbbells or push-ups
On the hardware side, the base takes very little. With a barbell and dumbbells, you already cover most of the work: bench press, incline press, spread. Dumbbells allow a slightly greater range of motion and correct imbalances between the two sides, which helps with weak points. Without equipment, push-ups on the floor remain an excellent starting point: raise your feet to emphasize the top, spread your hands to open your chest. The best choice is one that you can repeat every week, at the same time, with an increasing load. The rest is just fine-tuning, and time does the work.

How many pectoral sessions per week?
Two sessions per week constitute the best compromise for the majority of practitioners. Just one session per week still works for beginners, as the training load remains moderate. Beyond three, recovery of the shoulders and triceps becomes the limiting factor. Leave at least 48 hours between two passes on the chest.
What exercises for the pectorals without equipment?
Floor push-ups remain the basis, in all their variations. Feet elevated, they target the top of the pectorals; hands close together, they load the triceps more; by spreading the supports, you open the chest. Add in decline push-ups and weighted backpack push-ups when twenty reps become easy.
