Leg strength training program

A leg strength training program takes two sessions per week, divided between squats, lunges and hamstring work. Here is the typical week. Series, rehearsals, variations in the gym and at home: it's all there.

Lower body muscles
A leg strength program spreads out the lower body work over the week. It is the largest muscular volume in the body: quadriceps, hamstrings, glutes, without forgetting the calves and adductors. Two movement logics are enough to cover these families in a complete leg strength training program. On one side, knee flexions: squats, lunges. On the other, the hip opening, of which the deadlift on straight legs is the model. The front of the thighs works mainly on the first group. The back, hamstrings and glutes, respond to the second. Mix the two. You then cover the entire lower body without stacking the exercises or extending the session.

Two workouts per week, spaced 48 to 72 hours apart: this is the frequency I recommend. A leg strength training program twice a week allows time to recover between sessions while providing enough volume to develop muscle mass. Quadriceps in priority in the first session, posterior chain in the second. Only one slot available? Group the best exercises into a unique six-move leg session. Nothing happens over a week, everything happens over months: two sessions held each week are better than a four-session plan abandoned after two weeks.
Loads, tempos and repetitions
The material changes the exercises, not the logic. In the gym, load progressively with the bar, the press, the leg curl and the leg extensions. At home, a leg strength training program without equipment is based on body weight: squats on the ground, walking lunges, standing on a chair, hip extensions. Slow tempos and long series then replace the load. 5 to 8 repetitions for strength and power. 8 to 12, over 3 to 4 sets, for hypertrophy. Up to 15 or 20 if you're aiming for endurance. Straight back, stable feet, weight distributed towards the heels: this base never changes.

A typical week: legs in the gym and at home

Two main sessions, two days apart at least. Added to this are two short supplements, to fit in according to the time you have and the materials on hand.

What is the most effective exercise for the legs?
The squat remains the benchmark: quadriceps, glutes and core used in a single movement. No exercise covers everything, though. For the back of the thighs, the deadlift on straight legs and the leg curl remain essential. The best exercises? The ones you run correctly and can load over time. A squat movement, a hip movement, unilateral work: this combination covers the essentials.
Is a leg strength training program twice a week enough?
Yes, for the vast majority of practitioners. Two sessions are enough to reach 10 to 20 weekly sets per muscle group, i.e. the volumes commonly recommended for developing muscle mass. Space them two to three days apart. A third only becomes useful in one case: excellent recovery and progress when stopped.
How to build leg muscles without equipment at home?
Focus on body weight, with long sets and slow tempos. Squats, walking lunges, chair lifts, glute bridge, calves on a step: this is a solid foundation. Your best ally remains unilateral work, because on one leg the relative load almost doubles. Once 20 reps become easy, add a resistance band or loaded bag.
Is the program different for a woman and a man?
Same leg exercises, same muscle physiology. The difference lies in the priorities chosen: a women's legs and buttocks strength training program makes more room for hip thrusts and abductions, while a strength-oriented program emphasizes squats and presses. Series and repetitions are adjusted to the objective. Not about sex.
Should you work the calves and adductors separately?
The calves respond poorly to multi-joint exercises, so yes, add them at the end of the session, standing then sitting. Lunges and wide squats already work on the adductors, but two or three sets on the machine strengthen an often fragile area. Less than ten minutes for these two supplements.
